Why Whole Foods Are the Foundation of Good Nutrition

The debate about the optimal diet has continued for decades. Low-fat, low-carb, high-protein, plant-based – each approach has its advocates and supporting evidence. Yet nutrition research has consistently shown one thing over several decades: the quality of the food itself matters most.

Whether a diet is lower in carbohydrates, higher in protein, plant-based, or ketogenic, the evidence points in the same direction.

Diets built around whole, minimally processed foods consistently support good health. Diets built around highly processed alternatives consistently do not.

Two long-term studies make this particularly clear.

A study published in Nature Medicine followed more than 100,000 adults over 30 years to identify the dietary patterns associated with healthy ageing.

Participants who reached age 70 free of major chronic disease and maintained good physical, cognitive, and mental health consistently ate diets rich in fruits, vegetables, whole grains, legumes, nuts, and healthy fats. Diets higher in ultra-processed foods, added sugars, and processed meats were associated with significantly poorer ageing outcomes.

A second study, published in Nature Aging in 2025, reached a similar conclusion from a different angle.

Researchers followed nearly 2,500 older adults for 15 years to see how their diets shaped the accumulation of chronic disease over time.

Those who ate diets rich in vegetables, fruit, whole grains, nuts, legumes, and unsaturated fats developed chronic conditions more slowly, including cardiovascular disease and dementia. Those whose diets leaned towards red and processed meat, refined grains, and sweetened drinks accumulated chronic disease faster.

The pattern was consistent. It was not any single food that made the difference, but the overall quality of the diet.

Food Is More Than Its Listed Nutrients

One reason food quality deserves more attention than macronutrient ratios is that food contains far more than what appears on any nutrition label.

Scientists now estimate that our foods contain more than 26,000 distinct compounds.

Of these, fewer than 150 have been studied in any meaningful depth.

The remainder – thousands of polyphenols, flavanols, plant compounds, and microbial metabolites – are only beginning to be understood.

Researchers have begun referring to this as the nutritional dark matter of food.

While the term may be new, the underlying principle is not.

Whole-food nutrition has long recognised that foods work as complete biological systems rather than as collections of isolated nutrients.

A growing body of research now suggests that the food matrix – the natural structure in which nutrients exist – is an important contributor to the health effects of food, alongside its nutrient composition.

The Mediterranean diet illustrates this principle well. It has attracted considerable research interest over the past three decades.

Rather than relying on a single nutrient or macronutrient ratio, it is built around a wide variety of whole, minimally processed foods – olive oil, vegetables, legumes, fish, nuts, whole grains, and fruit – each contributing a unique combination of nutrients and bioactive compounds.

Consistently across different populations and study designs, this eating pattern is associated with better long-term health outcomes than diets dominated by processed foods.

Why Whole Foods Work Differently

The food matrix influences how nutrients are digested, absorbed, and used by the body.

The body’s response to food depends not only on the nutrients themselves but also on the natural structure of the food and the foods eaten alongside it.

The body’s blood sugar response provides one example. Foods containing the same amount of carbohydrate can produce very different blood sugar responses depending on the structure of the food itself and the other foods eaten alongside it.

Iron provides another. Iron from plant foods is absorbed more effectively when eaten alongside vitamin C, while compounds naturally present in some foods can reduce its absorption.

Likewise, vitamins A, D, E and K require dietary fat to be absorbed efficiently.

These examples illustrate why nutrition is about far more than simply counting nutrients. Foods work as complete biological systems, with thousands of compounds interacting in ways that science is still working to understand.

This also helps explain why isolating individual nutrients and taking them as supplements may not always produce the same benefits as eating whole foods.

What This Means in Practice

Nutrition science continues to evolve, but its foundations have remained consistent.

Whether researchers study healthy ageing, cardiovascular disease, or metabolic health, the same pattern continues to emerge.

Diets centred on a wide variety of minimally processed whole foods consistently perform better than diets dominated by highly processed products.

This holds across different dietary philosophies and different populations.

Julia Rucklidge, clinical psychologist and nutrition researcher at the University of Canterbury in New Zealand, puts it simply: “It doesn’t matter which real foods you eat, just eat [minimally processed whole] foods, and make sure there’s a great variety of them.”

Still, eating well is one of the essential foundations of optimal health. Equally important are the conditions that allow the body to make the best use of that nourishment.
